Phase 01: The 5-Minute Warm-Up

Never skip the warm-up. For the over-40 trainee, this phase lubricates the joints and prepares the nervous system for work.

Perform each move for 60 seconds:

  • March in Place: Gets the heart rate up.

  • Leg Swings: Opens up the hips.

  • Arm Circles: Prepares the upper body for holding weights.

  • Hip Hinges: Primes the hamstrings and glutes.

  • Shoulder Shrugs: Relieves neck tension.

Phase 02: The Strength Circuits

We have broken this down into two tracks: Gym/Weighted for maximum strength and Home/Bodyweight for convenience. Choose the track that fits your schedule today.

Track A: Weighted Strength (Gym or Home Gym)

Focus on explosive upward movement and controlled lowering.

Exercise Reps Key Focus
Heavy Goblet Squats 5-8 Keep chest up, elbows inside knees.
Deficit DB Lunges 5-8 Increases range of motion for glute activation.
Weighted Box Step-ups 5-8 Drive through the heel of the leading foot.
Heavy DB RDL 5-8 Hinge at the hips; keep the weights close to shins.
Pause Squats 5-8 Hold the bottom for 2 seconds to build power.

Instructions: Repeat for 4 rounds. Rest 2-3 minutes between sets to allow for full nervous system recovery.

Weighted Strength (Gym or Home Gym)

Track B: Bodyweight/Home Focus

No equipment? No excuses. This circuit uses time under tension to drive fat loss.

Exercise Reps Key Focus
Wall Sit 12-15 Back flat against the wall; thighs parallel to floor.
Reverse Lunges 12-15 Steps backward to protect the knees.
Air Squats 12-15 Maintain a fast but controlled tempo.
Box Step-ups 12-15 Use a sturdy chair or porch step.
Glute Bridges 12-15 Squeeze glutes hard at the top of the bridge.

Instructions: Repeat for 4 rounds. Rest 30-45 seconds between moves.


Phase 03: The 5-Minute Finisher

The finisher is designed to deplete remaining glycogen stores and maximize the “afterburn” effect. Choose one based on your intensity level:

  1. Fast March (Max Effort): Drive knees high and pump the arms for 5 minutes.

  2. High Knees (Max Effort): A more intense version of the march to spike the heart rate.

  3. Shadow Boxing (Max Effort): Excellent for full-body coordination and stress relief.

Sustainable Recovery: The ETR™ Way

  • Hydration: Drink 16oz of water immediately after the finisher.
